1) Select Exercise
Plank Hold

  1. Elbows under shoulders. Legs straight.
  2. Brace: glutes tight, ribs down, neutral spine.
  3. Start when form is clean. Stop when form breaks.
Wall Sit

  1. Back flat on wall. Feet ~18–24 inches out.
  2. 90Β° knees (roughly). Knees over ankles.
  3. Start stable. Stop if hips rise or form breaks.
Burpees (60s)

  1. Timer: 60 seconds every time.
  2. Rep: hands down β†’ feet back β†’ feet forward β†’ stand tall.
  3. Count only completed reps. Stop if unsafe.
Shuttle / Beep-Style
Level or shuttles

  1. Mark 20m between lines (or stay consistent).
  2. Run line-to-line on beeps. Step over the line.
  3. Stop after 2 misses or if unsafe. Score level/shuttles.
2) Mental Tools
  • Self-talk: β€œ10 more seconds / 2 more reps.”
  • Vision: remember why you’re doing this.
  • Chunking: win the next 10 seconds, repeat.
  • Regret > discomfort: quitting early costs more later.
  • Breath: long exhale = control.
3) Log Results
3–5 entries per exercise. Aim for ~+10% each time (or +1 rep).
